We all recognize that good sleep is crucial for optimal performance and well-being. While we rest, our bodies engage in vital processes:

- Consolidating memories
- Releasing essential hormones, including HGH (human growth hormone)
In fact, we even burn calories while sleeping— according to the Sleep Foundation, a rough estimate suggests we burn about 50 calories per hour. However, this can vary based on individual metabolic rates.
This underscores the necessity of mastering your sleep routine.

Your sleep quality hinges on how you spend the final hours of your day.
Chowing down on snacks while binge-watching shows and scrolling through social media is a recipe for poor sleep. Instead, cultivate a healthy pre-sleep routine.

The Ultimate Evening Routine Checklist
Ensure a Dark Room
Block out all light from your space to signal to your body that it’s time to sleep.
Light can hinder melatonin production (the sleep hormone) and disrupt your circadian rhythm (your body’s internal clock).
Aim for 7–9 Hours of Sleep
Research published in the Journal of Clinical Sleep Medicine indicates that a minimum of 7 hours of sleep is essential for adequate recovery and repair.
Biohacking and holistic health experts generally recommend 7–9 hours per night. Personally, I thrive on 7.5–8 hours of quality sleep.
No WiFi, TV, or Phones in the Bedroom
Using devices before bed disrupts melatonin levels. Additionally, EMF (electromagnetic-frequency) radiation can cause oxidative stress and inflammation.
A study from the University of Melbourne suggests that our pineal gland (responsible for melatonin production) perceives EMF as light, further decreasing melatonin levels.
Relocate your WiFi routers, TVs, and other gadgets out of your sleeping area!

The soothing scent of lavender promotes deep relaxation and improves sleep quality. I apply two drops on my pillow and one on my wrist.
Use Earplugs or a White Noise Machine
Noise can significantly disrupt your sleep.
Waking up due to external sounds can hinder your rest and increase anxiety and irritation. I developed insomnia from noisy neighbors, making earplugs essential for me.
Listening to calming natural sounds or white noise can also be beneficial.
Maintain a Cool Room Temperature
Sleeping in an overly warm environment can disturb your body’s temperature regulation.
Aim to keep your room between 15–20 degrees Celsius for optimal sleep.
Morning HIIT or Afternoon Strength Training
Research indicates that high-intensity interval training (HIIT) in the morning can help regulate your circadian rhythm. After a poor night’s sleep, I often engage in a Tabata workout, which significantly improves my day and subsequent sleep.
Additionally, strength training greatly enhances sleep quality—just avoid strenuous workouts 2–3 hours before bedtime. I typically wrap up my workouts by 6 PM and head to bed at 9:30 PM.
Consider CBD, Magnesium, or Melatonin
These supplements can enhance your sleep quality:
- Magnesium aids recovery and muscle relaxation, potentially reducing nighttime bathroom trips.
- Melatonin helps regulate your natural sleep cycle.
- CBD can alleviate anxiety and minimize nighttime awakenings.
I personally favor CBD, but all three can be effective. Experiment to find what works best for you!
Drink Chamomile Tea or Cacao
Lavender, chamomile, and cacao are natural relaxants that support sleep. However, if you experience nocturia (nighttime urination), it’s best to avoid them.
Practice Meditation or Gentle Breathing in Bed
High stress and anxiety can severely impact your sleep quality.
Relieving stress through meditation and deep breathing can facilitate easier sleep. I recommend a simple 10-minute meditation session before lying down.
Journal to Clear Your Mind
Journaling is an excellent method to alleviate stress and reduce anxiety. Writing down your thoughts can help clear your mind, which is key to a restful night.
Avoid Screens Before Bed
As mentioned earlier, screens can disrupt melatonin production. Aim to stop using screens at least 2 hours before bedtime.
Consume Most of Your Daily Carbs at Dinner
Contrary to popular belief, I prefer to refuel with carbohydrates at dinner.
Research and biohacking experts, including Ben Greenfield, suggest that eating carbs in the evening promotes drowsiness and facilitates sleep. However, be mindful to choose healthy complex carbohydrates like:
- Quinoa
- Rice
- Sweet potatoes

This can lead to hormonal imbalance akin to jetlag. If you need to catch up on lost sleep during the week, limit your schedule shift to just one hour in either direction.
(A shift from 10 PM–6 AM to 11 PM–7 AM is acceptable.)
